Resistance Training Prescription
A. Needs Analysis
Many factors must be considered when creating resistance training prescriptions
including training variables such as volume, intensity, and frequency. The adaptations
associated with each variable must be understood by the strength and conditioning
professional to implement a successful prescription. Moreover, the individual needs of an
athlete are paramount in determining the specifics of number of repetitions, sets, and
training intensity. Importantly, data is available which demonstrates how to determine an

consistent and gradual increase of stress (i.e., volume or load) over time with resistance

determine the most appropriate resistance training strategy to best prepare this athlete for
competition.
Once the key tenants of progressive overload and specificity are understood, the
practitioner next must perform a needs analysis of the individual in question when
designing a resistance training prescription. Chapter 12 discusses a needs analysis for the
resistance trained athlete. This ensures that the key tenants are being met; however, it will
also increase the likelihood of overall adherence to training and minimizing unnecessary
training. When designing a needs analysis, questions can be posed in two categories: (i)
sport needs and (ii) athlete availability to most effectively determine the needs analysis.
B. General Prescription
Once a needs analysis is determined of the specific sport and athlete the
practitioner can begin to implement the general prescription of the program. For
resistance training the components of this general prescription are: modality (i.e., free
weight- vs. machine-based training), exercise selection, exercise order, and contraction
type (i.e., eccentric vs. concentric). Therefore, this section will examine the variants of
general exercise prescription and explain how to program those variants based upon the
pre-determined needs analysis.
For an athlete, the overarching aim of exercise selection is implementing
exercises which will transfer to sport-specific performance; thus, chosen exercises should
coincide with the aforementioned principles of specificity. Three classifications which
should be considered when selecting a specific exercise are: (i) single- or multi-joint, (ii)
large or small muscle group, or (iii) open or closed kinetic chain. Single-joint exercises
stress one joint (or muscle group). For example, the biceps curl stresses elbow flexion
(biceps muscle group). While skill required to complete a single-joint exercise is minimal
and injury risk is low (1), the sport-specific transfer and overall muscle recruitment is
lower in single vs. multi-joint exercises. Contrastingly, multi-joint exercises stress two or
more joints (or muscle groups). For example, the back squat stresses hip and knee
extension, which includes gluteus, hamstrings, and quadriceps muscle groups. These
exercises require more complex neural activation and coordination; thus multi-joint
exercises are likely more effective than single-joint for enhancing muscle strength and
power.
Once a decision regarding single- or multijoint and specific exercise selection has
been made, coaches and athletes must decide if these exercises should be performed with
free weights (barbells and dumbbells) or weight machines (plate loaded or weight stack).
Weight machines (e.g., leg extensions, leg curls, pull downs) are largely safe because of
the minimal skill required to utilize this modality (10,58). However, free weights often
require a movement pattern, which is more performance task-specific; thus free weights
are more likely to improve sport performance than weight machines (10). Ultimately, like
single-joint exercises, free weights can be used to target a weak muscle group.
Additionally, while beginners should utilize multi-joint exercises (i.e., squats, bench
presses, and deadlifts) with very low loads to practice a movement pattern and elicit
neural adaptations, machinebased training can also be utilized to achieve progressive
overload in the early stages of training. Importantly, the use of free weights in novices is
important to build skill and appropriate motor patterns early on as free weights will
become the predominant modality as an athlete becomes more experienced.
When using free weights, barbells and dumbbells will be the primary modes of
resistance training. In addition to large multi-joint exercises (i.e., back squat and deadlift)
recruiting greater musculature than eccentric exercise, it is often noted that another
benefit is the enhanced acute hormone response (i.e., greater acute testosterone and
growth hormone) with multi-joint exercises; however, it is now known that this acute
response is not particularly important (60). Furthermore, an additional consideration with
free weights is to choose an open kinetic chain or closed kinetic chain exercise. An open
kinetic chain exercise necessitates that the distal end of the moving segment is not in
contact with the ground or a fixed surface (i.e., biceps curl or bench press). Conversely,
the distal end of the moving segment is indeed in contact with a fixed surface (i.e., back
squat). Often closed kinetic chain exercises coincide with being multi-joint exercises such
as the back squat; thus large musculature is recruited, whereas in an open chain
movement there is lower muscle activation of an antagonist muscle group.
After training modalities are established the order in which resistance training
exercises are performed must be determined. The exercise order (the sequencing of
specific exercises within a session) significantly affects force production, fatigue rate,
and muscle recruitment patterns during a session (6–8). Consequently, training volume
(sets × repetitions × weight lifted) or intensity may be compromised on exercise
performed later in a training session due to fatigue accumulation; thus progress on those
exercises over the long term is attenuated due to the lower volume (9). Therefore, to
maximize progress, the most important exercises, usually the multi-joint exercises,
should be performed first in a session due to their abilities to recruit a high amount of
musculature and transfer to sport-specific performance. Moreover, when choosing order
within multi-joint exercises which require spinal loading preference should be given to
those which do not increase fatigue (e.g., back squat before leg press). It is also important
to consider that full-body training might not take place every session (i.e., a split-type
training program might be used); however, when training all major muscle groups in one
session, here is a point-by-point guide to determining exercise order.
Most resistance exercises include concentric (CON) and eccentric (ECC) muscle
actions. CON means that the muscle shortens as it produces force; ECC indicates that the
muscle lengthens as it produces force. For example, during the arm curl exercise the
biceps perform a CON action as the weight is lifted and an ECC action as the weight is
lowered. Although ECC actions result in more delayed onset muscle soreness due to
greater muscle damage (35,36) than CON actions, improvements in dynamic muscular
strength are greatest when ECC actions are included in the repetition movement (as
opposed to CON-only movements) (37). Considering that exercises typically used within
resistance training exercise prescriptions include CON and ECC muscle actions, that
excluding ECC movements reduces gains in strength, and that there is not much potential
for variation in this acute program variable, it is recommended that CON and ECC
muscle actions are included in all resistance training programs. Additionally, most
exercises begin with the eccentric portion of the lift (i.e., squats and bench presses), so
the benefit of the stretch reflex aids the concentric portion. However, a few exercises
(i.e., deadlifts) begin with the ECC. Thus, if doing multiple repetitions on the deadlift and
minimal time occurs (< four seconds) between repetitions, an athlete may find the second
repetition to be easier than the first repetition. Therefore, it is recommended to take at
least four seconds between repetitions on a deadlift to allow the benefit of the stretch
reflex to dissipate, so that each repetition is a true deadlift.
Force is equal to mass times acceleration; therefore, performing an exercise
slowly reduces the associated muscular forces. Data has indicated that force production is
significantly lower for an intentionally slow velocity (five seconds CON; five seconds
ECC) compared to a voluntary velocity (38). Furthermore, over the course of ten weeks,
the use of a very slow velocity (ten seconds CON; five seconds ECC) compared to a slow
velocity (two seconds CON; four seconds ECC) led to significantly less strength gains
(39). Furthermore, moderate and fast velocities have been shown to be more effective for
increasing the number of repetitions performed, work and power output, and volume (40–
42) and for increasing the rate of performance gains (41). Therefore, intentionally slow
concentric velocities are not recommended.
C. Acute Training Variables
A fundamental component of resistance training prescription is prescribing the
acute training variables (volume, intensity, frequency, and rest intervals). These
components are highly dependent upon time of year (inseason vs. off-season) where an
athlete is within a periodized macrocycle. Periodization will be discussed later; however,
we will establish the basics of the acute training variables in the present section.
Total training volume can be defined as: volume = sets (number) × repetitions
(number) x weight lifted. For example, if three sets of eight repetitions were performed at
100 kg, the equation would be as follows: volume = 3 × 8 × 100 kg, which would result
in 2400 kg. However, absolute volume is often misleading when examining different
athletes due to different strength levels. Thus, relative volume can be calculated in this
case using percentage of one-repetition maximum (1RM) in place of load. In the previous
example, if 100 kg represents 70% of 1RM, the relative volume equation would be:
relative volume = 3 × 8 × .70, which would equal 16.8. Thus, alteration of any of the
three components will alter total or relative training volume. While determination of how
much volume to prescribe will come later, for now it is important to understand that
training volume will be dependent upon time of year (more training volume in the off-
season vs. in-season) and training status (greater training volume in experienced vs.
inexperienced). Moreover, training volume influences neural (24), metabolic (3025,26),
and hormonal (15–17,27–31) and enhances the magnitude of muscle damage; thus the
appropriate amount of volume should be prescribed to achieve adaptations, yet not be so
excessive as to prevent recovery in time for the next training session. Table 16.1 shows
an example of weekly training volumes with varying frequencies.
Intensity can be defined as the absolute load being lifted, the percentage of 1RM
being utilized, or the amount of stress at the end of a set which can be determined by
rating of perceived exertion (RPE) (61). Importantly, intensity will be somewhat
dependent upon volume, in that with more volume, typically a lighter absolute load is
utilized (12). Specifically, there is an inverse relationship between the load and the
maximal number of repetitions performed in that as the load increases the number of
repetitions that can be performed decreases (14). In terms of intensity as a percentage of
1RM often a repetition prescription will be made utilizing percentage-based training.
The RIR-based RPE scale is a practical way for coaches and athletes to assess the
intensity of a specific set, and as discussed later to individualize progression and daily
loading. It also must be noted that altering training load affects hormonal (3,15–18),
neural (19,20), and metabolic (21,22) responses and adaptations to resistance training.
Further, the amount of repetitions which can be performed at a specific intensity is
individualized, which makes the RIR-based RPE scale especially useful to keep intensity

more than 48 hours of recovery is warranted, whereas 48 hours may be sufficient

require more recovery than trained lifters. Consequently, introductory cycles should be
structured for beginners which are aimed to protect against excessive muscle damage or

The periodization section includes details regarding setting up training cycles. For now it
is important to remember the basic guidelines of a frequency per muscle group of two to
three times per week and to manage the muscle damage/fatigue and recovery balance so
as to not induce too much fatigue in one day such that it prevents recovery for the next
scheduled training session.
In brief, greater general preparation (i.e., hypertrophy and base strength) is built in
the off-season for an athlete. Building base hypertrophy and strength will require greater
levels of training volume as volume is closely associated with both hypertrophy (66) and
strength (67); however, in-season an athlete is aiming to maintain strength and power
output. Therefore, training volume will be lower inseason as increased training volume
in-season may decrease power output due to excessive volume. Ultimately, in-season
there is a greater increase on skill practice (i.e., specificity), and high training volume
may be unsustainable due to the demands of on-field practice and game/match play.
Rest intervals, the time between sets, can significantly influence acute and chronic
responses to resistance training. For years, it was recommended that short rest intervals
(i.e., 30–90 seconds) be used to maximize muscle growth due to increased lactate (32),
which facilitates a greater acute growth hormone release than longer rest intervals (15–
17). However, it is now known that acute anabolic hormone elevation is not a causative
factor in long-term skeletal muscle growth (60). Rather, total training volume is the
variable which is most closely associated with muscle growth; thus rest intervals which
are too short may be detrimental to hypertrophy as performance on subsequent sets may
be diminished (13). Indeed, over four weeks, short (30–40 seconds) rest intervals
attenuated strength increases compared to long (2–3 minutes) rest intervals (33,34). Thus,
to maximize strength and training volume it is recommended that rest intervals that are at
least two minutes are optimal for strength gains; however, if an individual athlete needs
greater recovery to ensure successful completion of a subsequent set, that is also
recommended. Thus, rest intervals from two to five minutes are sufficient.
Overall, multi-joint compound exercises are superior to single-joint exercises for
hypertrophy, strength, and power adaptations. However, single-joint exercises are
certainly useful to balance out a weak muscle group, which can be determined in an
individual needs analysis or target a muscle group that is especially beneficial in a sport.
Moreover, a single-joint exercise may be able to prevent injury (i.e., neck flexion and
extension in football). Ultimately, multi-joint exercises are most effective for increasing
overall hypertrophy and strength because they enable a greater amount of weight to be
