Stop Being So Positive

We’ve all heard a great deal about the power of positive thinking. Organizations encourage it among their employees in an effort to boost performance and engagement, and it’s a key tenet of “managing yourself” well; affirmative messages about perseverance, resilience, and vision adorn many an office wall. In the wake of the Great Recession, some businesses even hired happiness coaches to get their workers looking on the bright side. And an optimistic attitude is expected of leaders; politicians and corporate executives should always have that “think it-do it” spirit on display.

There’s just one problem, however. Research my colleagues and I have performed over the past two decades suggests that positive thinking doesn’t actually help us as much as we suppose. In fact, across dozens of peer-reviewed studies examining the effects of positive visions of the future on people pursuing various kinds of wishes — from health-related, such as losing weight, quitting smoking, or recovering quickly from surgery, to the improvement of professional or academic performance (for example, mid-level managers wishing to reduce job-related stress, graduate students looking for a job, or school children seeking to get good grades) — we’ve consistently found that people who positively fantasize make either the same or less progress in achieving attainable wishes than those who don’t.

This makes perfect sense, if you think about it. Dreaming about a successful outcome in the future is pleasurable, leaving you with a nice, warm feeling of satisfaction. But in a workplace setting, that’s counterproductive. You’re less motivated to buck up and make the strong, persistent effort that is usually required to realize challenging but feasible wishes. In some of our studies , we found that positive thinking produced measurably lower systolic blood pressure — a key measure of how energized someone is. In others , positive thinkers were as likely as participants in a control group to take easy steps toward a goal, but significantly less likely to take more cumbersome and difficult steps, such as donating meaningful amounts of their time or money.

“Okay,” you might say, “Forget positive thinking. I’m going to dwell on all the daunting challenges I face in my job.” But, unfortunately, dwelling on reality doesn’t help much either.

What does help is mental contrasting, an exercise that brings together our positive fantasy about the future with a visualization of the obstacle standing in the way. Even more beneficial is adding if-then planning that allows you to address the obstacle when it arises.

In our research, we’ve developed a mental contrasting tool called WOOP — Wish, Outcome, Obstacle, Plan. Here’s how it works: Find a quiet place where you won’t be disturbed, switch off your devices, and close your eyes. Name a wish that is attainable or realistic for you — say, landing a new client. Then imagine for a few minutes what would happen if that wish came true, letting the images flow freely through your mind. Then change things up. Identify the main obstacle inside you that stands in the way, and imagine it for a few minutes. Now on to your plan: If faced with obstacle X, then you will take effective action Y in response.

WOOP is simple, easy, and inexpensive — so much so that you might not think it would work. After all, behavior change usually requires expensive  coaching or training programs, right? Our results suggest not. In a study of health care providers, we found that those who used WOOP were significantly more engaged with their work and less stressed than members of a control group. In studies of college students enrolled in a vocational business program, we found that it helped them manage their time better. And we’ve also used WOOP to help school children study more for the PSAT, do more homework, and get better grades.

Why does it work? Because the process either helps people understand their wishes are attainable, giving them energy and direction, heightening their engagement and prompting them to act; or it helps them realize their wishes are unrealistic, leading them to disengage  and freeing them up to pursue other, more promising endeavors.

Although positive thinking feels good in the moment, it often bears a false promise. Only when it’s paired with a clear view of potential obstacles will it consistently produce desirable results.

Pressure Doesn’t Have to Turn into Stress

When I was in my late twenties, I was diagnosed with stomach cancer. Doctors operated and told me to hope for the best. I returned to Japan, where I was working, and tried to forget about it. The tumors returned a year later, this time in my liver. After a long search, the surgeons found a new procedure to remove them, but I knew this was, again, perhaps only a temporary fix. I was a mess for the next six months. The hardest part of my illness was my constant anxiety about it coming back.

Then I met a man who changed my outlook. Dr. Derek Roger had spent 30 years researching why some people in difficult situations become overwhelmed, while others persevere. He taught me everything he’d learned, and as I started applying it, my anxiety subsided, even though my situation didn’t change. In fact, the cancer came back about five years ago and remains relatively stable in my liver. But I no longer worry about it. Derek became my mentor, and over the past 10 years we have trained thousands of leaders to overcome their stress.

The process starts with understanding that stress is caused not by other people or external events, but by your reactions to them. In the workplace, many people blame their high anxiety levels on a boss, job, deadlines, or competing commitments for their time. But peers who face the same challenges do so without stress. Derek and I often meet executives who have high levels of pressure but low levels of stress, and vice versa.

Pressure is not stress. But the former is converted to the latter when you add one ingredient: rumination, the tendency to keep rethinking past or future events, while attaching negative emotion to those thoughts. Of course, leaders must practice reflection — planning for the future or reviewing past lessons — but this is an analytical, short-term process, with positive fallout. Rumination is ongoing and destructive, diminishing your health, productivity, and well-being. Chronic worriers show increased incidence of coronary problems and suppressed immune functioning. Dwelling on the past or the future also takes us away from the present, rendering us unable to complete the work currently on our plates. If you ask ruminators how they are feeling, none will say “happy.” Most feel miserable.

To break this stress-inducing habit, Derek and I recommend four steps:

Wake up. People spend most of their day in a state called “waking sleep.” This is when you pull into the office parking lot but can’t remember the drive there, or when someone in a meeting asks for your opinion but you’ve missed the last few minutes of conversation. Since all rumination happens during this state, the first step is to break out of it. You can do this physically: Stand or sit up, clap your hands, and move your body. Or you can do it mentally: Connect with your senses by noticing what you can hear, see, smell, taste, and feel. The idea is to reconnect with the world.

Control your attention. When you ruminate, your attention gets caught in an unproductive loop, like a hamster on a wheel. You need to redirect yourself to areas in which you can take useful action. Here’s one exercise we encourage executives to use: Draw a circle on a page, and write down all of the things you can control or influence inside of it and all of the things you cannot outside of it. Remind yourself that you can care about externalities — your work, your team, your family — without worrying about them.

Put things in perspective. Ruminators tend to catastrophize, but resilient leaders keep things in perspective for themselves and their teams. We tell people to try three techniques: contrasting (comparing a past stress to the current one, i.e., a major illness versus a missed sale), questioning (asking yourself “How much will this matter in three years’ time?” and “What’s the worst that could happen?” and “How would I survive it?”) and reframing (looking at your challenge from a new angle: “What’s an opportunity in this situation I haven’t yet seen?” or even “What’s funny about this situation?”)

Let go. The final step is often the hardest. If it was easy to let it go, we would have done it already. We find that three techniques help. The first is acceptance: Acknowledge that whether you like the situation or not, it is the way it is. The second is learning the lesson. Your brain will review events until it feels you’ve gained something from them, so ask yourself, “What have I learned from this experience?” The third is action. Sometimes the real solution is not to relax, but to do something about your situation. Ask yourself, “What action is required here?

While struggling with cancer, it took me a couple of years to train myself to follow these steps. But ultimately it worked. My stress levels went down, my health improved, and my career took off. More heartening, I discovered that everything Derek had taught me could be taught to others, with similar results.

A Learning Secret: Don’t Take Notes with a Laptop

Students who used longhand remembered more and had a deeper understanding of the material

“More is better.”  From the number of gigs in a cellular data plan to the horsepower in a pickup truck, this mantra is ubiquitous in American culture.  When it comes to college students, the belief that more is better may underlie their widely-held view that laptops in the classroom enhance their academic performance.  Laptops do in fact allow students to do more, like engage in online activities and demonstrations, collaborate more easily on papers and projects, access information from the internet, and take more notes.  Indeed, because students can type significantly faster than they can write , those who use laptops in the classroom tend to take more notes than those who write out their notes by hand.  Moreover, when students take notes using laptops they tend to take notes verbatim, writing down every last word uttered by their professor.

Obviously it is advantageous to draft more complete notes that precisely capture the course content and allow for a verbatim review of the material at a later date.  Only it isn’t.  New research by Pam Mueller and Daniel Oppenheimer demonstrates that students who write out their notes on paper actually learn more.  Across three experiments, Mueller and Oppenheimer had students take notes in a classroom setting and then tested students on their memory for factual detail, their conceptual understanding of the material, and their ability to synthesize and generalize the information.  Half of the students were instructed to take notes with a laptop, and the other half were instructed to write the notes out by hand.  As in other studies, students who used laptops took more notes.  In each study, however, those who wrote out their notes by hand had a stronger conceptual understanding and were more successful in applying and integrating the material than those who used took notes with their laptops.

What drives this paradoxical finding?  Mueller and Oppenheimer postulate that taking notes by hand requires different types of cognitive processing than taking notes on a laptop, and these different processes have consequences for learning.  Writing by hand is slower and more cumbersome than typing, and students cannot possibly write down every word in a lecture.  Instead, they listen, digest, and summarize so that they can succinctly capture the essence of the information.  Thus, taking notes by hand forces the brain to engage in some heavy “mental lifting,” and these efforts foster comprehension and retention.  By contrast, when typing students can easily produce a written record of the lecture without processing its meaning, as faster typing speeds allow students to transcribe a lecture word for word without devoting much thought to the content.

To evaluate this theory, Mueller and Oppenheimer assessed the content of notes taken by hand versus laptop.  Their studies included hundreds of students from Princeton and UCLA, and the lecture topics ranged from bats, bread, and algorithms to faith, respiration, and economics.  Content analysis of the notes consistently showed that students who used laptops had more verbatim transcription of the lecture material than those who wrote notes by hand.  Moreover, high verbatim note content was associated with lower retention of the lecture material.  It appears that students who use laptops can take notes in a fairly mindless, rote fashion, with little analysis or synthesis by the brain.  This kind of shallow transcription fails to promote a meaningful understanding or application of the information.

If the source of the advantage for longhand notes derives from the conceptual processes they evoke, perhaps instructing laptop users to draft summative rather than verbatim notes will boost performance.  Mueller and Oppenheimer explored this idea by warning laptop note takers against the tendency to transcribe information without thinking, and explicitly instructed them to think about the information and type notes in their own words.  Despite these instructions, students using laptops showed the same level of verbatim content and were no better in synthesizing material than students who received no such warning.  It is possible these direct instructions to improve the quality of laptop notes failed because it is so easy to rely on less demanding, mindless processes when typing.

It’s important to note that most of the studies that have compared note taking by hand versus laptop have used immediate memory tests administered very shortly (typically less than an hour) after the learning session.  In real classroom settings, however, students are often assessed days if not weeks after learning new material.  Thus, although laptop users may not encode as much during the lecture and thus may be disadvantaged on immediate assessments, it seems reasonable to expect that the additional information they record will give them an advantage when reviewing material after a long delay.

Wrong again.  Mueller and Oppenheimer included a study in which participants were asked to take notes by hand or by laptop, and were told they would be tested on the material in a week.  When participants were given an opportunity to study with their notes before the final assessment, once again those who took longhand notes outperformed laptop participants.  Because longhand notes contain students’ own words and handwriting, they may serve as more effective memory cues by recreating the context (e.g., thought processes, emotions, conclusions) as well as content (e.g., individual facts) from the original learning session.

These findings hold important implications for students who use their laptops to access lecture outlines and notes that have been posted by professors before class.  Because students can use these posted materials to access lecture content with a mere click, there is no need to organize, synthesize or summarize in their own words.  Indeed, students may take very minimal notes or not take notes at all, and may consequently forego the opportunity to engage in the mental work that supports learning.

Beyond altering students’ cognitive processes and thereby reducing learning, laptops pose other threats in the classroom.  In the Mueller and Oppenheimer studies, all laptops were disconnected from the internet, thus eliminating any disruption from email, instant messaging, surfing, or other online distractions.  In most typical college settings, however, internet access is available, and evidence suggests that when college students use laptops, they spend 40% of class time using applications unrelated to coursework, are more likely to fall off task , and are less satisfied with their education.  In one study with law school students, nearly 90% of laptop users engaged in online activities unrelated to coursework for at least five minutes, and roughly 60% were distracted for half the class.

Technology offers innovative tools that are shaping educational experiences for students, often in positive and dynamic ways.  The research by Mueller and Oppenheimer serves as a reminder, however, that even when technology allows us to do more in less time, it does not always foster learning.  Learning involves more than the receipt and the regurgitation of information.  If we want students to synthesize material, draw inferences, see new connections, evaluate evidence, and apply concepts in novel situations, we need to encourage the deep, effortful cognitive processes that underlie these abilities.  When it comes to taking notes, students need fewer gigs, more brain power.
